Sleep Cycle Calculator

Find the best bedtime to wake up refreshed at your target wake time.

Sleep cycles last approximately 90 minutes. Waking up mid-cycle causes grogginess (sleep inertia). This calculator finds optimal bedtimes that align with natural cycle endpoints, helping you feel refreshed rather than groggy.

Formula and method

Bedtime = Wake Time - (Cycles × 90 min) - Fall-Asleep Time

Based on Nathaniel Kleitman's research on the Basic Rest-Activity Cycle (BRAC) showing 90-minute ultradian cycles. 5-6 cycles (7.5-9 hours) is recommended for adults by the National Sleep Foundation.

Assumptions and limits

  • 90-minute sleep cycle duration
  • Does not account for varying cycle length through the night

This tool provides an educational estimate. Rules, rates and personal circumstances can change the answer. Review the assumptions before relying on a result. Report a correction.

Common mistakes to avoid

  • Targeting 8 hours without considering cycle alignment — 7.5 hours (5 cycles) may feel better than 8 hours mid-cycle.
  • Ignoring sleep debt — chronic sleep restriction requires recovery sleep to restore cognitive function.
  • Not accounting for inconsistent sleep schedule disrupting circadian rhythm.

Frequently asked questions

How many sleep cycles do adults need?

Most adults need 5-6 complete cycles (7.5-9 hours). Some people function well on 4-5 cycles (6-7.5 hours). Below 4 cycles consistently leads to cognitive impairment.

What causes sleep inertia?

Waking during slow-wave sleep (deep sleep, most common in the first half of the night) causes the worst grogginess. The goal is to wake during light sleep at the end of a cycle.
